    Warm up with
    50 push-ups
    100 airsquats
    500 meter row

    Strength
    20 minutes to find 3 rep max back squats..

    Workout of the day..
    5 rounds for time..
    15 dips
    20 gobblet squats (53 pounds men/35 for women)
    30 box jumps (24 inch men/20 for women

    WHEW! anyone who looks at that and says "looks easy" has never done it. a body builder would pass out, no rest during the WAD.

    I did crossfit with the police department here for over a year. best shape I have ever been in. BUT my broke ass back could not hang and I quit. I see my old crossfit peers from time to time. I want to go back but remembering the debilitating pain keeps me from going back.

    crossfit gets bagged a lot but for functional strength and cardio it is king.
